Primary – Intervals, Secondary – Repetitions, Maintenance – Long
Weeks start on Mondays; Phases start on Thursdays and end on Wednesdays
 
Week 13: 8/18
Monday                     The Wright County Conference Jamboree! Hosted by Waconia at
                                                Crown College
Be at the front doors of DHS at 8:55 a.m.           
 
Tuesday                     Long, 45 – 60’ with 6 x 20” stride outs
Back at Baker!
 
Wednesday               Repetitions, 200m, leave every 21/2’ x 25 - 30, HR @ 45-47
 
Thursday                   Intervals, 5’ minute runs with 4 minutes rest, HR @ 43 – 45, 2.
 
Friday                       Long, 60 – 75’, with 10 surges during the run
 
Weekend                  Get a long run in one of the two days and rest the other. 50 – 60’
 
 
Week 14: 8/25
Monday                     Long, 5 – 8 miles, with 6 x 20” strideouts
 
Tuesday                     Intervals, 1’ & 2’ runs   x   6 of each, HR @ 43-45, 3.
 
Wednesday               Tempo runs of 1000m x 3, race pace 500m x 3
Be at the west side of the track at 3:15 p.m. because of teacher workshop day.
 
Thursday                   Maple Lake Invitational, Ney County Park,
Be at DHS at 2:30 p.m.!       north of Maple Lake on Cty. 8
           
Friday                                    OFF!
Weekend                   Labor Day Weekend. There are four days here. Three times during this time get out for an hour of something! No roller-blading on Sunday or Monday.
 
Phase IIIB: 3 weeks
Primary – Intervals, Secondary – Threshold, Maintenance – Long
                  Races count as interval workouts
 
Week 15: 9/1
Tuesday                     Rockford Rocket Run
                                 Hollydale Golf Course, north of 55 on Vicksburg
Bus in back of the high school – get there!
 
Wednesday               Long run of 55’ – 70’, out the theater road and back
                                Sprinting/form runs   x   10   on the grass
We will meet on the west side of the track at 3:15 p.m. for the rest of the season.
We should be done by 5:00 p.m. most days.
 
Thursday                   Repetitions – 1’ runs with 4’ rest x 16
                                 5 sprints before, 5 after
 
Friday                        Intervals – 600m x   7 – 10, HR @ 43 – 45, 4.
                                 6 sprints before, 4 after
 
Weekend                   Yep! Keep the quality flowing by getting out for over an hour both days. One day make it a long run, the other some longer intervals like 5 minute runs
 
 

Week 16: 9/8

 

Monday                     Boys – 4 miles, girls – 3 miles: stay loose, do 7 surges

Weekend                   Get out for some easy intervals of 10’ or so.
Run 10 quick, run 10 slow   x   2
                                    The other day, run for 50’ and stretch

Week 17: 9/15

Monday

To learn what a faster stride rate feels like, try some downhill strides once a week. Your ultimate goal is 180 strides per minute, no matter your pace.

Find a very gentle downhill on grass or even dirt that is 50 to 100 meters long.
Run two to three easy miles to warm up.
Begin at the top of the slight slope and allow gravity to ease you into a controlled acceleration as you descend. The downhill naturally helps you increase your turnover. Jog back to the starting point.
Try four to six downhill strides. Cool down with a couple of easy miles.
